Inexperience means that many runners tackling their first 5K or 10K don’t understand the importance of a good warm-up.

A good warm-up before a road race is especially important for beginner runners. The goal of warming up is to prepare the body to run with better sensations and, above all, more safely and effectively since it will reduce the risk of discomfort or injuries.

Why is it important to warm up before a road race?

A good warm-up will be very helpful to:

Prepare your body for the demands of competition

Start with better sensations

Minimize risk of injuries or overload (avoid strains)

Run more comfortably and safely

Key aspects for a proper warm-up before running

Let’s look at the key aspects to consider for a proper warm-up:

Optimal duration

Progressive cardiovascular activation

Joint mobility

Dynamic exercises

Specific muscle activation

Adapt the warm-up to age and environment

Leave time before the start

How long should the warm-up last?

The first aspect to consider is getting the right duration for a proper warm-up, which should be neither too short nor too long.

For a beginner runner, the ideal warm-up is between 10 and 20 minutes, depending on:

The race distance.

Age.

Ambient temperature.

It’s not advisable to start a race without warming up for at least 10 minutes (because in less than 10 minutes it’s difficult to properly activate the body) or to exceed 20 minutes to avoid arriving at the start with fatigue from the warm-up.

Activate the body gradually before running

The warm-up should start gently to progressively raise body temperature. It’s very important to understand that a warm-up is the “preparation” of the body for effort and that, therefore, you need to give it time for progressive cardiovascular activation (activate blood flow and lung ventilation).

What you can do to gently raise body temperature is a light jog or brisk walk for 5–10 minutes. Whether you choose to jog lightly or walk briskly, you should aim for a pace that allows you to talk without difficulty.

Walking or jogging is part of activating a good warm-up.

The goal is to “wake up” or “prepare” the body and not push it to the limit; a warm-up should never cause fatigue.

Joint mobility in the warm-up for beginner runners

After cardiovascular activation, it’s very important, especially for beginners, to spend 5 minutes mobilizing the main joints.

Key joints you should mobilize before running

The main joints that are important to mobilize (warm up) before tackling a competition are the following:

Ankles (circles, flexion-extension)

Knees

Hips

Shoulders and arms

Trunk/spine (gentle twists)

Performing joint mobility exercises will help the joints be better prepared to run from the start of the race and also reduce the risk of possible discomfort during the first kilometers.

Simple dynamic exercises recommended before a race

Before the start, in the minutes leading up to the beginning of the race, you can do some dynamic exercises (running drills) that will provide more specific muscle activation:

Light skipping

Controlled knee raises

Heel flicks to glutes

Short walking lunges

Leg swings

Gentle bounces (to activate calves and soleus)

These exercises activate the muscles without forcing them and help you run more stably from the start of the race.

Athlete doing a warm-up exercise.

Something very important to keep in mind, especially for beginner runners, is not to do long, intense stretches before running because they won’t improve performance and increase the risk of injury.

Scientific evidence confirms that proper and correct warm-up reduces the risk of injuries.

How to adapt the warm-up to the runner’s age

A good warm-up should also be appropriate for the runner’s age. In general, the older you are, the more importance you should give to warming up before a race.

As a general rule, young people may be fine with a shorter, more dynamic warm-up, while people over 40 should spend more time on cardiovascular activation and joint mobility exercises.

For people over 60, it would be advisable to do a more gradual warm-up, without sudden changes and, above all, giving great importance to joint mobility.

Adapt the warm-up to distance, temperature, and physical condition

It’s very important to adapt the warm-up to personal circumstances (fitness level, experience level…) and, of course, “listen” to your own body; if any discomfort appears during the warm-up, it’s better to simplify it.

Similarly, if you have discomfort from an old injury or any other issue in your ankles, knees, hips, or back, a much gentler and more gradual warm-up is advisable, avoiding bounces or impacts.

You also need to consider adapting aspects such as the race distance or ambient temperature. Typically, in short races there’s a tendency to control the initial pace less, and therefore it’s more important to have done a good warm-up beforehand.

Ambient temperature should also be taken into account: if it’s cold, you should warm up well by extending the initial phase a bit longer, while if it’s hot you can do a gentler, more moderate warm-up.

When to finish the warm-up before the start

It’s not necessary to warm up right until the starting signal. It’s advisable to finish the warm-up between 5 and 10 minutes before the start of the race, taking care to keep moving gently (and stay warm if it’s cold) and use those minutes to do breathing exercises that promote relaxation and concentration.

The training work is already done and the warm-up should have provided the necessary activation to start enjoying the race from the first kilometer.

When you hear the starting gun or horn, your heart rate will rise and it will be time to stay calm and keep a cool head so that excitement doesn’t lead you to start at a faster pace than advisable.

Sample warm-ups for beginner runners

Below are two examples of standard warm-ups, simple and safe, designed for beginner or inexperienced runners, one for 5K and another for 10K. Both follow a similar structure, but the intensity varies.

Standard warm-up for a 5K race

A simple warm-up suitable for a 5-kilometer road race can be done in 12 to 15 minutes.

General activation (5-6 minutes)

Very light jog or brisk walk for 5 minutes.
