{"id":91783,"date":"2023-08-08T07:35:43","date_gmt":"2023-08-08T05:35:43","guid":{"rendered":"https:\/\/42krunning.com\/the-risk-of-dehydration-in-running\/"},"modified":"2023-08-08T07:35:43","modified_gmt":"2023-08-08T05:35:43","slug":"the-risk-of-dehydration-in-running","status":"publish","type":"post","link":"https:\/\/42krunning.com\/en\/the-risk-of-dehydration-in-running\/","title":{"rendered":"The risk of dehydration in running"},"content":{"rendered":"<p>The risk of <strong>dehydration in running<\/strong> is an issue that should concern anyone who runs, especially when taking part in races over a certain distance (or duration), and even more so when they\u2019re held in summer or in humid conditions.<\/p>\n<p>Dehydration occurs when a person <strong>loses more fluids than they take in<\/strong>, which ends up leaving the body without enough water to function normally.<\/p>\n<p>The proper functioning of <strong>all vital functions depends<\/strong>, among other factors, on <strong>proper hydration<\/strong>. With prolonged exercise, water loss through sweat and urine is very high, and it increases significantly when temperatures are high, as in summer, or in humid environments. (Photo: Palma Marathon)<\/figcaption><\/figure>\n<h2>Dehydration: an enemy to be feared<\/h2>\n<p>Dehydration is <strong>one of the enemies<\/strong> runners face in any long-distance race <strong>from the second hour of competition onwards<\/strong>. (Photo: Joaqu\u00edn Candel).<\/figcaption><\/figure>\n<p>It\u2019s common for dehydration to take runners out in the marathon and in trail running events that go beyond 2\u20133 hours of racing; however, <strong>it\u2019s preventable<\/strong> and often happens due to athlete mistakes.<\/p>\n<p>First of all, it\u2019s worth noting that it\u2019s not only<strong> necessary to be properly hydrated<\/strong> at the time of the event, but also in an athlete\u2019s day-to-day life. So, poor hydration is one of the limiting factors for good performance, post-training recovery, and preventing complications during competition. <\/p>\n<p>As mentioned earlier, the <strong>main causes<\/strong> of dehydration are <strong>sweating<\/strong> and <strong>urination<\/strong> (that is, situations in which fluid is expelled from the body). These vary depending on weather factors such as temperature, humidity, and wind. <\/p>\n<figure id=\"attachment_57121\" aria-describedby=\"caption-attachment-57121\" style=\"width: 2048px\" class=\"wp-caption aligncenter\"><a href=\"https:\/\/42krunning.com\/wp-content\/uploads\/2018\/08\/maraton-palma-2021_11.jpg\"><img loading=\"lazy\" decoding=\"async\" class=\"wp-image-57121 size-full\" src=\"https:\/\/42krunning.com\/wp-content\/uploads\/2018\/08\/maraton-palma-2021_11.jpg\" alt=\"Dehydration is a risk that must be taken very seriously.\" width=\"2048\" height=\"1365\"><\/a><figcaption id=\"caption-attachment-57121\" class=\"wp-caption-text\">Runner at an aid station at the Palma Marathon (Photo: Palma Marathon).<\/figcaption><\/figure>\n<p>&nbsp;<\/p>\n<h4>Symptoms and consequences of dehydration<\/h4>\n<p class=\"has-text-align-center\">The first <strong>symptoms<\/strong> of dehydration during a race may appear when the problem can no longer be solved; this happens because the athlete may previously have overlooked symptoms they didn\u2019t give enough importance to: <strong>thirst<\/strong>, <strong>less frequent urination<\/strong>, <strong>darker urine<\/strong>, <strong>fatigue<\/strong>&#8230; As dehydration worsens, these symptoms can be compounded by low energy, dizziness, confusion, an irregular heart rate, nausea&#8230; <\/p>\n<p>Some of the <strong>consequences<\/strong> of dehydration are as follows: <\/p>\n<ul>\n<li><strong>Cramps<\/strong>: painful spasms in the abdominal muscles and joints, caused by incorrect sodium replacement. In other words, you may have drunk an adequate amount, but not in the right way. <\/li>\n<li><strong>Syncope<\/strong>: typically occurs in the first days of training in an environment with higher temperature and humidity than usual. After a week, the body acclimatizes to the new weather conditions. <\/li>\n<li><strong>Exhaustion<\/strong>: gastrointestinal complications (nausea\/vomiting\/diarrhea), a feeling of heat in the head and torso, fatigue, hyperventilation. It often leads to withdrawing from the event due to the inability to continue physical activity. <\/li>\n<\/ul>\n<figure id=\"attachment_57126\" aria-describedby=\"caption-attachment-57126\" style=\"width: 1200px\" class=\"wp-caption aligncenter\"><a href=\"https:\/\/42krunning.com\/wp-content\/uploads\/2018\/08\/douro-maraton-2023-05.jpg\"><img loading=\"lazy\" decoding=\"async\" class=\"wp-image-57126 size-full\" src=\"https:\/\/42krunning.com\/wp-content\/uploads\/2018\/08\/douro-maraton-2023-05.jpg\" alt=\"Dehydration can cause dizziness.\" width=\"1200\" height=\"800\"><\/a><figcaption id=\"caption-attachment-57126\" class=\"wp-caption-text\">A runner being treated after crossing the finish line of the Meia Maratona do Douro Vinhateiro (Photo: Meia Maratona do Douro Vinhateiro).<\/figcaption><\/figure>\n<h3>Hyponatremia: what is it and how does it happen?<\/h3>\n<p><strong><a href=\"https:\/\/es.wikipedia.org\/wiki\/Hiponatremia\" target=\"_blank\" rel=\"noopener\">Hyponatremia<\/a><\/strong> is one of the main complications <strong>in endurance and ultra-endurance athletes<\/strong>. An athlete has hyponatremia when they have a <strong>below-normal concentration of sodium in the blood<\/strong>. It\u2019s highly characteristic of events lasting more than 6 hours, although it can also occur during 2 to 4 hours of activity.  <\/p>\n<p>It\u2019s an <strong>asymptomatic phenomenon<\/strong> and therefore difficult to detect, but in extreme cases it can have serious consequences and even lead to an athlete\u2019s death. Fortunately, it usually doesn\u2019t reach such extreme cases, and a good hydration strategy prevents it from occurring. <\/p>\n<p>The <strong>causes of hyponatremia<\/strong> are mainly the following:<\/p>\n<ol>\n<li><strong>Excess body water<\/strong>: due to excessive water intake or poor excretion.<\/li>\n<li><strong>Reduced sodium in the blood<\/strong>: caused by excessive sweating and poor replacement of this mineral.<\/li>\n<\/ol>\n<p>In other words, there are times when, despite drinking a significant amount of water, you\u2019re not properly hydrated\u2014and the problem is caused by a lack of sodium. It\u2019s not enough to replace water to compensate for the loss through sweat and urine; it\u2019s also <strong>very important to replace sodium<\/strong> with salt capsules or rehydration drinks (you can alternate water with these types of drinks).  <\/p>\n<figure id=\"attachment_57124\" aria-describedby=\"caption-attachment-57124\" style=\"width: 1200px\" class=\"wp-caption aligncenter\"><img loading=\"lazy\" decoding=\"async\" class=\"wp-image-57124 size-full\" src=\"https:\/\/42krunning.com\/wp-content\/uploads\/2018\/08\/douro-maraton-2023-03.jpg\" alt=\"Dehydration can be prevented with good, proper hydration.  \" width=\"1200\" height=\"800\"><figcaption id=\"caption-attachment-57124\" class=\"wp-caption-text\">Runner passing through an aid station at the Meia Maratona do Douro Vinhateiro (Photo: Meia Maratona do Douro Vinhateiro).<\/figcaption><\/figure>\n<p>As a general recommendation, adequate hydration would be around 500\u2013700 ml of fluid per hour, but we\u2019re going to try to personalize it a bit more with a practical example of how to do it:<\/p>\n<p>A runner wants to know how much they should hydrate during a marathon (starting at 9:00 with a temperature of around 15 degrees) that they expect to complete in 3 hours. A few weeks before the marathon, they should go for a 1-hour run at 9:00, with a temperature and pace similar to race day. Just before going out, they weigh themselves and note a weight of 75 kg. During the hour of training, they hydrate as normal and after 60 minutes they get home and weigh themselves again, recording 74.2 kg; they look at their bottle and see they drank half a liter of water (0.5 kg).   <\/p>\n<p>So, in one hour the athlete needs to replace 1.3 kg of fluid for optimal performance. The equation is <strong>STARTING WEIGHT &#8211; FINAL WEIGHT + FLUID INTAKE<\/strong>. <\/p>\n<p>Lastly, I\u2019d like to emphasize that nutrition planning in endurance\/ultra-endurance events is complex, as multiple variables must be taken into account, such as sodium and other mineral intake, carbohydrate intake per hour, fluid replacement, gastrointestinal issues, the ability to take in food\/fluids, aid stations, type of sport, personal needs, sports equipment available to the patient, etc.<\/p>\n<p>Therefore, on behalf of all registered dietitians-nutritionists, we recommend that any runner planning to take on a long-distance race puts themselves in the hands of professionals.
